Ten measurements. A staircase, a doorframe, a chair, a tape measure and a patch of floor. About half an hour that tell you whether you are holding your capacity or quietly handing it back.

Most people optimising their health have more data about their bodies than any generation before them, and are still declining on schedule. These five results are harder to argue with than a blood panel — because you either can do them or you cannot.

Stand on one leg for ten seconds

Eyes open, hands on hips, shoes off, on a hard floor. The raised foot must not rest against the standing leg. Two attempts.

People who cannot hold this had 1.84 times the risk of dying over a median of seven years' follow-up compared with people who can, independent of age, weight and existing illness. It is ten seconds and it costs nothing.

If you cannot pass the gate, your overall band is capped at Slipping no matter how well you do on everything else. Balance is not a bonus. It is a floor.

How to run the test

Ten measurements across the three things that decide how long you stay useful: how hard your heart and lungs can work, how much force your body can produce and hold, and whether you can still get down to the floor and back up.

Stop and take advice first

The stair test is a near-maximal cardiovascular effort. Do not do it, and speak to your doctor first, if you have known heart disease, chest pain on exertion, uncontrolled blood pressure, an irregular heartbeat, or you have been inactive for a long period.

Stop immediately, on any test, for chest pain or pressure, severe breathlessness, dizziness, or sharp joint pain. Have someone with you for the stairs and the hang if you are at all unsure.

This is a self-administered screening tool, not a medical assessment, and it does not diagnose anything.

Your band is set by your weakest of the three domains, not your average. A strong hang does not buy you out of a floor you cannot get up from.

The tests

Run them in this order

1. The stair test

Cardiorespiratory · gives you two results

Climb sixty steps — about four flights — as fast as you safely can, without stopping. Then stop completely and count your pulse.

Setup
Find a staircase you can climb continuously for sixty steps. Count them once and use the same stairs every time. If yours are shorter, go up and down and count only the steps you climb.
Method
Start the timer at the first step. Walk or run as fast as you can manage safely, no stopping, one hand near the rail. Stop the timer at the sixtieth step. Record the time in seconds.
Then: a complete stop
Stop moving entirely. Do not walk it off, do not pace, do not keep climbing slowly. Stand still. Count your pulse for fifteen seconds immediately on finishing and multiply by four — that is your peak. Then, still standing still, count for fifteen seconds starting exactly forty-five seconds after you stopped, and multiply by four. Your recovery is peak minus the sixty-second rate.
Why the full stop matters
Movement keeps your heart rate artificially high. If you cool down on the move, your recovery looks worse than it is — and worse, it looks different every time, so your retest tells you nothing. Stop, stand, wait, measure. Same every time. A chest strap or watch does this more precisely, but fingers and a clock work.
Why it matters
Climbing four flights in under a minute indicates a level of cardiorespiratory fitness associated with good outcomes on formal testing. Taking more than a minute and a half is the signal that gets cardiologists' attention. How fast your heart falls afterwards is a separate and equally telling measure.

2. Press-ups

Strength · upper body and trunk · graded by height

As many full press-ups as you can do in one continuous set — at whichever height lets you do them properly.

Standard
Hands slightly wider than shoulders. Body in one line from head to heels — no sagging hips, no raised backside. Chest to within a fist's depth of the surface, arms fully straight at the top. Continuous, controlled, no resting at the top.
Choose your height
Floor is the standard. If you cannot do full press-ups on the floor with good form, raise your hands: a low box or step (about 30 cm), a bench (about 60 cm), a kitchen counter (about 90 cm), or a wall. Record the reps and the height. There is no separate version for anyone — one scale, graded by height, from a first wall press-up to a full set on the floor. Progress means more reps or a lower surface.
Method
One set. It ends the moment your form breaks or you pause. Count only the repetitions that met the standard — the honest number is the useful one.
Why it matters
In a large cohort of working-age men, those able to complete more than forty press-ups had a substantially lower rate of cardiovascular events over the following decade than those who managed fewer than ten. That study was men only; the women's thresholds here are extrapolated and we say so rather than implying otherwise. It measures a great deal more than the chest.

3. Dead hang

Strength · grip and shoulder integrity

Hang from a bar, feet clear of the floor, for as long as you can hold on.

Setup
A pull-up bar, a doorframe bar, a solid branch or playground equipment. Roughly three centimetres thick. Overhand grip, hands shoulder-width, shoulders relaxed into the joint — a passive hang, not a held-up active one.
Method
Timer starts when your feet leave the floor, stops the moment you release or a foot touches down. One attempt only — a second attempt is thirty to forty per cent lower and tells you nothing. Cap at three minutes. No chalk, no straps.
If you cannot hang
Rotator cuff problem, frozen shoulder or a shoulder replacement: do a suitcase hold instead — half your bodyweight in one hand, standing tall, time to failure, each side. Use the lower of the two and score it against the hang table.

4. Sit-rise

Movement capacity

Sit down on the floor and stand back up, using as little support as you can.

Setup
Barefoot, clear floor, nothing within reach to grab.
Scoring
Start with five points for sitting down and five for standing up. Deduct one point each time you use a hand, forearm, knee or the side of a leg for support, or put a hand on a knee. Deduct half a point for a visible loss of balance. Best of two.
Be honest
The deduction is the data. A ten scored generously is worth less than an accurate six.
Score yourself

The bands

Find your age and sex. Your band for each test is the column your result falls in. Work out a band for each of the three domains — cardiorespiratory, strength, movement — and your overall band is the lowest of the three. Under-30s share one column set: capacity is treated as flat from 18 to 30, so a 22-year-old and a 28-year-old face the same thresholds.

A self-counted pulse carries roughly ±8 beats of error. Treat anything smaller as no change. If you kept moving after the climb, the result is invalid — retest another day.

These thresholds are for conventional press-ups on the floor, from a cohort of 1,104 men. Inclined press-ups are recorded with the position stated, but there are no thresholds for them yet, and the women's set is being rebuilt. Until those arrive, an inclined result and any result from a woman is kept and shown, not scored. We no longer convert one position into another: the factors that did it were constructed rather than measured.
